The workout:

Base:

5 Rounds for Quality:

1 Minute in the bottom of an overhead squat (PVC)

1 Minute in a plank

1 Minute hanging from a bar or rings

1 Minute in a Handstand of some variety

Advanced:

5 Rounds for Quality:

1 Minute in the bottom of an overhead squat (PVC) pulse up and down a few inches at the bottom

1 Minute in a plank, go from hands, and alternating bringing knees to chest

1 Minute hanging from a bar or rings, doing bar taps, the basic rhythm swing

1 Minute in a Handstand of some variety, and march your hands

 

Rowing:

750m Time Trial.  Try to add like 6 seconds on your 500m pace.
